People walk out of the cold plunge different than they walked in. I have watched it happen thousands of times and it still gets my attention.
Someone comes in carrying a bad morning. Tight, distracted, half here. Three minutes in cold water and they are standing there with their shoulders down and something quieter behind their eyes. Nobody talked them into it. Nothing about their circumstances changed. The chemistry changed.
The Dopamine Part
The most striking finding in the cold exposure research is what happens to dopamine. A study out of the Czech Republic measured a sustained increase of around 250 percent in plasma dopamine following cold water immersion. Not a spike and crash. A slow rise that stayed elevated for hours afterward.
That distinction matters more than the number. Most of what we reach for when we want to feel better, the phone, the sugar, the second coffee, gives a sharp peak and a corresponding drop. You end up lower than where you started, which is why the reaching never stops. Cold exposure does not work that way. The curve is gradual on the way up and gradual on the way down, and there is no debt on the other side.
Dopamine is not the pleasure molecule people think it is. It is the motivation molecule. It governs drive, pursuit, the willingness to start something. When it is low, everything feels like it takes more effort than it should. That is what people are describing when they say they feel flat, and it is the state cold exposure reliably moves you out of.
Norepinephrine and the Return of Focus
Cold also triggers a large release of norepinephrine, in some studies as much as two to three times baseline. This is the neurotransmitter that governs alertness, attention, and vigilance.
The practical effect is a mental sharpness that shows up almost immediately after you get out and lasts a few hours. Not a jittery, wired kind of alert. A settled kind. The noise gets turned down and what is in front of you gets clearer.
Norepinephrine also plays a role in mood regulation more broadly. Low norepinephrine is associated with the fog and lethargy that accompanies depressive states. This is one of the mechanisms researchers point to when they look at cold exposure as an adjunct for mood disorders, and while the clinical research is still developing, the mechanism is well established.
What the Nervous System Learns
The chemistry is the immediate story. The nervous system training is the longer one, and I think it is the more important of the two.
When you step into cold water, your body sounds an alarm. Heart rate up, breath short, every system shouting that something is wrong. Your job in that moment is to do nothing about it except breathe slowly and stay.
That is a rehearsal. You are practicing the exact skill that most people cannot access when life gets hard: staying present and regulated inside a stress response instead of being carried off by it. Every time you slow your exhale in the cold and feel your body settle underneath you, you are teaching your nervous system that arousal is not the same as danger.
Over time that generalizes. Members tell me this constantly. The traffic stops landing the same way. The difficult conversation at work does not spin them out. Not because the situations got easier, but because the gap between stimulus and reaction got wider.
The vagus nerve is doing a lot of that work. It is the primary pathway of the parasympathetic nervous system, the one responsible for bringing you back down. Cold exposure to the face and neck in particular stimulates it directly. Combine that with a slow, extended exhale and you have two of the most direct levers available for shifting your own state.
Why the Breath Is Not Optional
You can get in the cold water and hold your breath and grit your teeth for two minutes. It will do something. It will not do this.
The mood benefit depends on the nervous system actually completing the cycle: activation, then regulation, then return. If you spend the whole plunge braced, you have practiced bracing. If you breathe through it, you have practiced coming back.
As a Former Wim Hof Method Instructor, breath was where I started, and it is still the thing I teach first. The technique itself is simple. Slow the exhale. Make it longer than the inhale. Breathe through the nose if you can. That is most of it.

How Often
The research suggests around eleven minutes of total cold exposure per week, broken into three or four sessions, is where the benefits concentrate. That is two to four minutes at a time. Manageable.
Consistency matters more than heroics. The person who plunges three times a week for two minutes is getting far more out of this than the person who does ten minutes once a month and spends the rest of the time recovering from it.
And pair it with heat when you can. Alternating between the sauna and the cold plunge compounds the effect on both sides. The heat brings the endorphin release and the parasympathetic drop. The cold brings the dopamine and the sharpening. Together, contrast therapy gives you both ends of the range in a single session.
